Bodyweight Good Morning

Cue: Place hands behind your head, soft bend in knees, and hinge at your hips until your torso is parallel to the floor.

World's Greatest Stretch

Volume: 5 reps per side.

Cue: Step into a deep lunge, drop your elbow inside your ankle, and rotate your chest open to the ceiling.

Bodyweight Squat

Volume: 10 reps.

Cue: Perform these at a slow pace to sink deep and open up your hips and ankles.

The 10-Rep Lock-In

Every single weighted set has a strict target of 10 repetitions.

If a weight is too heavy to maintain perfect form by the 8th rep, immediately drop down 10 pounds to finish your final 2 reps.

Complete Week 1, transition to Week 2, and then cycle directly back to Week 1 for Week 3.

Do not stop moving! Drop the weight down by 10 pounds immediately, reposition your body, and complete reps 9 and 10. Write this drop down in your workout log so you can accurately track your strength progression.

Ten repetitions sit perfectly in the sweet spot for hypertrophy (building muscle size) and structural strength development. It provides enough time under tension to master execution mechanics safely.

If an exercise uses a single dumbbell (like a Goblet Squat) or a cable machine, simply lower your resistance by 10 pounds on that asset. If you are holding two dumbbells, swap to a pair that is 5 pounds lighter per hand to create an overall 10-pound drop.

If you cannot complete reps 9 and 10 on a bodyweight move (like push-ups), alter your mechanical advantage. For push-ups, immediately shift your knees closer to your hands or elevate your hands on a nearby bench to finish out the set.

NUTRITIONAL GUIDELINES FOR PEAK PERFORMANCE

Muscle tissues experience micro-tears during your 10-rep sets. Protein provides the building blocks to repair those tissues so they grow back stronger.

The Goal: Aim to include a palm-sized portion of protein with every meal.

Top Choices: Chicken breast, lean beef, turkey, eggs, fish, tofu, tempeh, or a high-quality whey/plant protein powder.

Carbohydrates are your body’s primary energy source. Cutting them too low will cause you to hit a wall by your 8th rep, forcing you into the dropdown protocol prematurely.

Pre-Workout: Consume a light source of easily digestible carbs (like a banana or a slice of toast) 30 to 60 minutes before you lift to maximize gym energy.

Post-Workout: Pair your recovery protein with complex carbohydrates (like sweet potatoes, oats, or brown rice) to replenish spent muscle energy stores.

Even mild dehydration drops your strength capacity by up to 10% and significantly increases muscle soreness.

The Goal: Drink water consistently throughout the day, aiming for at least 8 to 10 glasses.

Intra-Workout: Keep a water bottle by your side during your sessions and take small sips between your sets to stay fully hydrated.
